Fix Your Low Bar Squat: How to Get Your Elbows Under the Bar (Without Death-Gripping)
Nagging wrists and elbows after low bar? Stop death-gripping. Build an upper-back shelf, pull the bar down with your lats, and let your hands act as hooks — not handles.
If you have ever felt a nagging ache in your wrists, elbows, or shoulders after a heavy session of low bar squats, you are definitely not alone.
A common piece of advice to fix a collapsing chest during the squat is to "get your elbows under the bar." In theory, this creates a rigid upper back. In practice, many lifters try to achieve this by death-gripping the barbell and forcefully cranking their elbows forward.
The result? Severe wrist extension, tendonitis, and a bar that refuses to stay secure.

When you squeeze the barbell as hard as possible and try to force your elbows forward, you create a structural bottleneck.
Low bar squats require the barbell to sit lower on the back — specifically across the spine of the scapula (posterior deltoids). If your grip is too tight and your wrists are forced into a rigid, bent position, your elbows get trapped behind the bar. Forcing them under from this position jams your wrists and puts immense shear stress on the elbow joints.
Instead of relying on hand tightness to secure the bar, you need to rely on upper back shelf creation and shoulder mobility.
Signs your grip is the bottleneck
- Wrists bent back hard under the bar every set.
- Elbows stuck behind the bar no matter how hard you crank.
- Bar feels loose even when you squeeze as hard as you can.
3 Steps to Stack Your Elbows Without a Tight Grip
To get your elbows vertically aligned under the bar comfortably, walk through this sequence during your next warm-up:
1. Widen Your Grip and Relax Your Hands
Instead of wrapping your hands tightly around the bar, try a thumbless (suicide) grip or simply widen your hands by two to three inches. Rest the bar in the heel of your palm rather than deep in your fingers. Your hands should act as hooks that push the bar into your back, not handles that support the weight.
2. Create the Upper Back 'Shelf'
Before you even unrack the weight, aggressively pinch your shoulder blades together as if trying to hold a pen between them. This actively bunches up your rear deltoids, creating a fleshy shelf. The barbell should rest securely on this muscle shelf without requiring any hand strength to stay there.
3. Pull the Bar Down (Instead of Pushing Elbows Forward)
Once the bar is resting on your rear delts, use the cue "pull the bar down across your back." Think about engaging your lats (like the top of a lat pulldown). This pulling motion naturally rotates your shoulders and draws your elbows down and forward into a stacked position beneath the bar, without flexing your wrists or over-tightening your hands.
Cue to remember
- "Hooks, not handles — then pull the bar into the shelf."
- Shelf first. Lat pull second. Grip tightness last — if you need it at all.
The Ultimate Checklist for Elbow Alignment
If you are still struggling to find the right position, use these quick physical diagnostics to adjust your form:
- Check your wrists: Your wrists should be relatively straight, forming a direct line from your forearm to the heel of your hand. If they are bent back at a 90-degree angle, your grip is forcing your elbows out of position.
- Check your chest: If your elbows are stacked but your lower back is aggressively arched, you are compensating for poor shoulder mobility. Keep your ribs pulled down and your core braced.
- Warm up your thoracic spine: Spend 2–3 minutes doing thoracic extensions on a foam roller and shoulder dislocations with a PVC pipe before you squat. Improved mobility makes getting under the bar effortless.
By shifting the responsibility of holding the weight from your hands and wrists to your massive upper back muscles, you will instantly feel more stable, squat heavier, and finally leave the elbow pain behind.
